Time to switch gears a little and enter a new phase of training...aerobic short specificity.
Aerobic, because we want to stay aerobic, not anaerobic
Short, because the repetitions will not be long
Specificity, because generally repetitions are at 6k/8k goal pace
We're just trying to get used to running a faster pace again and you will need complete recovery between repetitions, so do not start another rep until fully recovered from the previous one. The short repetitions combined with the long recoveries will prevent the build-up of any oxygen debt.
Sunday, Monday, Wednesday, Thursday, and Saturday stay the same as previous weeks. The only exception would be Thursday where you could substitute 6-8 short (~10") hill sprints with a walk-down recovery for the 6-8 x 80m fast strides, if you want to. Tuesday and Friday now become, for the most part, fartlek type workouts.
For this week:
Tue: 8-10 x 1' @ either 6k or 8k goal pace with 3' easy recovery
Fri: 5' + 4' + 3' + 2' + 1' @ ~85% effort w/ equal time recovery @ ~65%
For the women to determine their 6k pace, figure out your 5k pace in terms of minutes per mile, then add about 3". For the men to determine their 8k pace, figure out your 5k pace in terms of minutes per mile, then add about 10". These are off your XC 5k goal pace, not your current race pace.
For the 85% and 65% efforts, choose a current 5k time from the pace chart that you are confidant you could run right now, then look at the 85% and 65% columns for that 5k time. You should adjust your times slower if your are running in hot and/or humid conditions.
Lastly, read the Tolstoy quote above...patience and time are always important, but certainly so at the beginning of a new phase. Do not work too hard too soon!

60 miles and 2 hours of swimming this week. My long run kicked my butt this morning. I’m not a fan of the heat. It wasn’t all bad though because I saw some current and former teammates out at the river and got to run with some of them. I’m learning Bhangra at the student center tomorrow so if anyone wants to join hmu.
52 Miles. Still building up and feeling good.
64 miles last week. Glad I got up to Atlanta this weekend for the last time before summer ends to have some company for the first full volume long run.
53 miles. Feeling strong again, I can make it through a run in Atlanta heat without feeling like I'm going to die, so that's good.

18. Nursing some aches and pains so I'm keeping my portfolio diversified: 4 hrs on the bike, 1.5 on the airdyne,and 1 in the pool
37 Miles with an hour and a half of cross training. My mileage is lower this week because I got my wisdom teeth out so had to make some adjustments to work around that
37mi last week + 2hr CT! and feeling good! beginning to feel a bit like a trail junkie and can definitely feel my fitness getting better! also BIG NEWS IN CANTON (that I forgot to add a couple of weeks ago) : saw Jack Bordoni on a trail in Canton! Craziest thing to happen here this summer. other than that, three deer scared the living daylights out of me on a run on Sunday, so that was fun!
1 mile at 100%!!! It was pretty cool to use a normal treadmill instead of suiting up for the AlterG. Still got in 5.5 ish miles on the AlterG at 80% and about 2 hours of biking. I'm still really focusing on strengthening my glutes and keeping everything super loose.

71 easy miles, rowing, and lots of strength and recovery. I think I'll wait a couple more weeks before I start working out. Patience isn't my strong suit, but I've got a long ways til I race in uniform again. I can't wait to be back in Atlanta.

44 miles - a little short from switching my long run last week - and 90 minutes cross training
73 miles last week. Considering it's the highest mileage week I've had, I'm feeling pretty solid. I've had to finesse mileage a bit this week because of changes in location. Long run and Tuesday was in Phoenix, Wed-Fri in Dallas, and Saturday in Mexico. Got it done though. Excited to get started with some quicker stuff.

42 miles with 2 hours of swim/bike/aquajogging. I also went on a 20 mile backpacking trip that climbed over a mile in elevation in North Georgia this weekend. It was tough but beautiful minus the 2 times it rained. I'll wait a little bit to start doing workouts, will probably start them the week I get to my peak mileage.
43 miles last week. My back and neck are lot better and I'm building mileage. Still seeing the chiropractor twice a week but I think this might be my last week of that if I keep improving. I did 13 on Sunday as well, which was a great step forward.

60 miles and 1 hour biking. Had a great 13 miler yesterday and I've been feeling strong on all my runs. I'm excited to get started on workouts this week.
62 miles, an hour of biking, and 3 hours of hiking up to Storm Castle just south of Bozeman. First 15 mile long run this week was tough but fun!! I'm getting really pumped for this cross country season!
13 miles last week plus 30 minutes of swimming and 2 hours of biking. My hip is thankfully feeling much better and stronger after some chiropractor visits. I'm working on improving hip flexibility which will hopefully prevent this from happening again. I'm working on slowly building my mileage back up again this week (without re-injuring myself) and will be heading up to mammoth in a week so I'm really excited!

54 miles for me last week! Got to do my long run yesterday with a teammate from high school so it was a good time! Excited for workouts this week. Will probably be doing my workouts around Tech or on the active oval at Piedmont if anyone feels like joining
56 miles. Went back home for the weekend with a couple of intern buddies. We went paddleboarding and boating, and i got a little sunburnt. Im exhausted from entertaining but they had a blast
1 mile total of running last week but it's feeling a bit sore in my foot so I'm backing off again. Still out of the boot so hopefully with some more therapy I can start actually running soon. Very frustrating stuff. For last week, about 4 hours in the pool and 5 hours on the bike, and a good amount of strength training as well. Trying to stay as fit as I possibly can, luckily I have some good cross training experience!
33 miles and 5 hours bike/elliptical/airdyne to still get in a good amount of volume with lower mileage - planning on waiting at least a couple more weeks until I'm closer to full volume to start fartlek workouts.

This was my first week back to running--15 miles. But more excitingly, I biked to stone mountain, hiked it, and biked back after work one day. Fun little 35 mile trek!

I'm on a structured plan following the usual flow of our training weeks now so that's nice. My first run on the Alter-G was 20 min at 60% bodyweight with 4% incline, and I worked into threshold pace the last 12 minutes or so once it stopped feeling weird. That plus 5 hours of biking/elliptical, and a mountainous 12-mile hike Sunday, made for a great week. Yay nature and yay running!
40 miles this past week + 3 hr swim/aqua jogging/ hiking. Workouts were a refreshing change, though I have to be careful about warming up enough because on Friday I thought I pulled a muscle in my calf (thankfully it was a false alarm.) Had a good long run on Magnolia road today!
18 miles last week plus 25 miles biking and 1 hour of swimming. I am currently up in Mammoth, running on some really tough but scenic trails and its super exciting. We ran our second run today which was 7 miles (2 of which are uphill). After that I was bit concerned because I felt the pain in my hip again so I made sure to ice and stretch out well. Hopefully it goes away soon.
