Time to switch gears a little and enter a new phase of training...aerobic short specificity.
Aerobic, because we want to stay aerobic, not anaerobic
Short, because the repetitions will not be long
Specificity, because generally repetitions are at 6k/8k goal pace
We're just trying to get used to running a faster pace again and you will need complete recovery between repetitions, so do not start another rep until fully recovered from the previous one. The short repetitions combined with the long recoveries will prevent the build-up of any oxygen debt.
Sunday, Monday, Wednesday, Thursday, and Saturday stay the same as previous weeks. The only exception would be Thursday where you could substitute 6-8 short (~10") hill sprints with a walk-down recovery for the 6-8 x 80m fast strides, if you want to. Tuesday and Friday now become, for the most part, fartlek type workouts, though you have the option on Friday of continuing with the 75% Easy Tempo effort.
For this week:
Tue: 8-10 x 1' @ either 6k or 8k goal pace with 3' easy recovery
Fri: 5' + 4' + 3' + 2' + 1' @ ~85% effort w/ equal time recovery @ ~65%
OR 75% Easy Tempo run
For the women to determine their 6k pace, figure out your 5k pace in terms of minutes per mile, then add about 3 seconds. For the men to determine their 8k pace, figure out your 5k pace in terms of minutes per mile, then add about 10 seconds. These are off your XC 5k GOAL pace, not your current race pace.
For the 85% and 65% efforts, choose a CURRENT 5k time from the pace chart that you are confidant you could run right now, then look at the 85% and 65% columns for that 5k time. You should adjust your times slower if your are running in hot and/or humid conditions.
Lastly, read the Tolstoy quote at the top of the blog...patience and time are always important, but certainly so at the beginning of a new phase. Do not work too hard too soon!

40.5 miles last week - had some foot pains from Thursday to Saturday, so I only ran 6 miles during that time. Thankfully I figured out the cause. As weird as it sounds, if I wear any sort of open toed shoes, my whole left foot (side w/ metal ankle) will ache the days after. Don't know the exact medical reason behind it, but sadly a comfy pair of slides is not in my near future. The first half of the week was solid though. Josh and I had a pretty good Tuesday easy tempo on one of his old high school loops. It was only 5mi due to time constraints but that was probably for the better given the island heat.
On a more positive note, had my first full mileage long run today! I slept in to give my foot more time to rest, so I did it alone and in the hilly neighborhoods of Smyrna rather than with the team @ the saw. I had some salted Powerade beforehand, which I definitely think helped since it was 86 degrees pretty much the whole run. I ran 11 miles, then stopped quickly at home to rehydrate (drank a whole Powerade lol), then ran the last 4 for a total of 15.
Looking forward to starting fartleks this week. Dave and I enjoyed doing these on the Iffley Rd. track last year, though doing it on trails/roads this time around is probably more appropriate given it's XC training.

42 this week! Excited for the new workouts, but I am definitely going to miss the old ones.
50 miles + 1 hour swimming/ aquajogging + strength & yoga. Felt good on both tempos last week. Loving getting to run with people more now. Had a little foot pain during yesterday's long run but hoping to clear that up soon (working with Felicia) and hoping for another good week of training :)
51 miles last week! Excited to be adding in more variety to the workouts (was getting tired of easy tempos). Feeling good after the down week and ready for the next few full mileage weeks

54 miles last week with 50 mins biking and strength/yoga! I have my finals for my summer classes this week and then I can chill a little. Also, got a job as an Uber eats driver and have been making some good money 10/10 would recommend. Anywayyy, pretty solid week overall and feeling good for the next two high mileage weeks :)
50 last week. Everything going smooth. Core on workout days and strides on weekdays that arent workouts. Also did fridays tempo (6 miles at 5:55 pace) on track just to see true splits for once (my stupid garmin WHICH PAID 250$ is so off).
74 miles, no swimming as the pool got re-shut down from the new coronavirus. Looking forward to some faster pace stuff and grinding out some more big boi mileage. This is the last week of me 4056 - so glad I took it online and dodged the 3 hour lab that comes with it. Did some more running hw by reading Nahom's old logs which is really cool to see how he developed throughout the fall. Especially looking forward to the sunrise and fresh cut grass on the aam :)

44 miles + a 20 minute aqua jog and a 45 minute hike last week. I'm glad we to switch things up and start doing fartleks, I loved the easy tempos but definitely am in need of a little change. I also started incorporating strength back in last week, I want to be better about making that a priority. Excited to go back to full mileage!
3 hours and 15 minutes of biking plus an easy 6 mile hike along with strength and stretching. Back has been feeling okay, nothing out of the norm. I get my MRI and bone scan done on Thursday, so hopefully will get some good news from that and move forward from there.
55 last week. Went to ocean city beach last week with my high school running buds and we had quite a fun time. Two of them got their seasons cancelled though, which was kinda scary. Running is going great and feeling stronger and stronger every week.
40 last week, getting close to full mileage! I’ve been hiking and doing yoga as cross training. Biking has been no bueno for my hips so I avoid that now. Pools are still closed :( I was also able to get in a solid tempo on Friday, first one since I dropped my mileage last month so that’s exciting! Looking forward to getting some consistency. 54 miles this past week. A few hours of hiking too at the Grand Canyon, HorshoeBend, and various lesser known parks. I've been watching a lot of Ben Crawford videos and also Charles Hicks on Youtube, but also other cool stuff like the Bowerman Track Club and their 5k's. Always a lot of good running content out there. Also, Mitchell recommended Daniel's Running Formula, so I might order that one soon. Altitude is just a mental thing. I feel like it just gives someone more confidence after a run than a similar effort in lower elevation. It's just a cherry on top I think.
Been quite busy lately heading out west via a Highlander. Went through Texas, Arizona, Nevada, and am currently in California. Got in two runs with the infamous Andy Kent at altitude. He's working hard out there in Flagstaff. Then, proceeded to head out towards California and saw Nasim and now Meetch. Let Mitchell drop me for all those concerned on Sunday. Heading out to Lake Tahoe tomorrow. Been taking proper masking protocol and have been camping for the most part. Added one of those pine smelling scents to my car to mitigate the aroma of camping. My friend will be heading back with me tomorrow. Whole trip has been a lot of fun, but nearing 4000 miles of driving in the past 11 days. Hasn't been too hard to run.

38 miles + 4 hours of mountain biking. Getting back into more mileage after a couple weeks of some bad pain in my inner high ankle. Happy to be back on the regular plan. Starting to work my way back up to full volume again. Was at the beach most of the week, and running by the ocean was very nice.
12 miles last week with lots of walks and some biking to supplement. Working hard on strength and rehab to stay healthy. Big happy bday's to ellen, mr. matson, and john

39 miles, 2 more weeks til I reach my high mileage! anyways ive been enjoying workouts and running with Ashley for the easy runs! we went a hilly route on wednesday #notthemove went hiking on Saturday and saw a bear with its cub! scary moment and I really thought it might attack! so Matt got me on his back and I held my backpack up to make ourselves look BIG n SCARY!!! it worked cause the bears left and we hiked the rest of the way with open eyes (0)_(0)
Last week I got 44 miles and felt pretty good but my legs were kinda dead especially after the hilly run with Liz on wednesday (definitely not the move), but I'm glad we are doing fartleks now because I enjoy them a lotttt more than the long tempos :)
I’m sobbing. 52 miles for me last week! ;) crushed my long run and my birthday workout.
57 miles last week with an hour of mountain biking. I really struggled with Tuesday's tempo, so it was great to run Friday's tempo with some of the guys at the river. I'm looking forward to the fartleks to get in some faster stuff.

36 miles last week. Running has been feeling pretty up and down lately, some great workouts and some runs where my legs feel dead. I’m excited to be starting fartleks, and Tuesday’s workout felt good, so hopefully things are up from here!
48 miles last week. I've gotten into a bad habit of forgetting to post on the blog until the middle of the week so I need to be better about that. Workouts and long runs are feeling good. The fartlek on Tuesday was a nice change of pace and I'm excited to move into the new phase leading up to the season. Did some pretty intense leg routine and other core work on Tuesday evening led by Shewby so I'm still fairly sore from that but it's not a bad thing
46 miles last week!! I got in a good long run this past Sunday thanks to Claire bear and lizzie Liz rice! I’m excited for the new workouts and getting to train in much cooler weather since I’ll be in California this week. Hope everyone has a great week xoxo
