Summer 2009 - week three

Beginning with week three, everyone should be following the weekly pattern with a fartlek effort on Monday, a tempo/threshold effort on Wednesday, and a long run on Saturday. Some of you already have started those efforts and that's ok. Keep in mind though, that at this point these efforts should be moderate in intensity. Focus right now should be on increasing the volume, keeping the efforts at a relaxed level, running correctly (i.e. midfoot strike), and establishing a routine for yourself (more on this below). Please read though the notes below!

Just to clarify, post your weekly running to the comments section of this blog entry. At a minimum, post your weekly mileage. Feel free to add more, such as how the week went and encouragement for others, for example. You don't have to email COACH or ASST COACH if you've posted to the comments; remember to identify yourself and on the blog we want to use FIRST NAMES ONLY. However, you can certainly email us, particularly if you want to add more detail or you're seeking some feedback. We really enjoyed the first week of comments and look forward to coming editions.

It's been a great week here in Fayetteville. Congrats to EC for making it this far! All of you should aspire to make it to this meet. It is truly an absolutly fantastic meet and I always leave here inspired and motivated. It's great to watch the world-class competition and to catch up with many old friends and colleagues. Over the course of the week I had many conversations with coaching friends about one of our favorite topics - the student-athletes we coach. EC and I also had some good conversation. In the many talks I had, one important word kept coming up that is so vital to your success - CONSISTENCY. I know that's not a flashy word, certainly not an exciting word. Through your life though you will begin to find that the things that make a real difference are not 'flashy and exciting'. But consistency in your life will provide you with a solid platform off of which you can reach for excellence. Consistency in your running, your recovery, your nutrition, your stretching and strength-training, your rest and sleep, will pay huge dividends. The athletes at this meet in Fayetteville are not here because they have more talent. They are here because they do the right things consistently, day after day, week after week, and month after month. In the SUMMER NOTES tab of your annual volume worksheet is a quote from one of the great all-time collegiate coaches - Jumbo Elliot of Villanova - "live like a clock". Take it to heart, put it into practice, and your running will take off!

*NEW FOR 2009-2010* We have decided to offer all of you an opportunity for EXTRA-CREDIT, particularly those of you with lower volume targets! This is your chance to add to your volume levels with supplemental running - running in addition to your scheduled miles. But as with all things in life, this opportunity for extra-credit comes with a catch.

*supplemental running MUST be added as a second run so you cannot add it on to your scheduled mileage for a single run.
*supplemental running must be LIGHT, EASY running. It MUST be run at a slower pace than all of your scheduled running.
*supplemental running is to be run in MINUTES ONLY, not miles, and will be offered in 15 minute increments (i.e. 15', 30', 45'). RUN FOR TIME AND NOT FOR MILES.
*supplemental running CANNOT exceed the level of extra-credit we offer each week.
*while supplement running is light and easy, it is not sloppy running and you should work on good technique.
*lastly, supplemental running must be REPORTED. For example if you ran 44 scheduled miles and a total of 30 minutes of supplemental running, you would report: 44 miles + 30' extra credit.

*** EXTRA-CREDIT OPPORTUNITY FOR WEEK THREE - 2 x 15' ***

33 miles for the week. The ankle felt great so no problems there. Favorite run of the week without question had to be running the widow maker with billy tim joe garad mike and austin. Looking forward to the next one and this upcoming week. As always I'll be down at the river on the columns drive side around 7:15ish in the morning if anyone is looking for someone to run with.

50 miles. I didn't run any widowmakers this week, but i ran a 12 mile long run over at kennesaw so i got some good hills in.

35 miles. My birthday was Thursday and I took the day off, but I planned for that, and made up those five miles over the course of the week. I'm feeling good.

Swimming lessons start tomorrow morning which only means one thing...5:30 am fartlek for annie!

I should get extra credit for running around after him 8 hours everyday jk.

Anyway, last week was ok. I think I'm feeling better everday, but I still feel so out of shape, it's weird. The iron isn't hurting my stomach anymore now that I take it every other day. I have a doctor's appointment Wednesday for more bloodwork hopefully and a physical.

38 miles last week. As a whole, I felt good, did a fartlek-type effort on Monday in the middle of a 5 mile run... I didn't have my watch so I ended up using the big hills on the way home, running fast up them for 5 hard efforts total (it was pretty much 4x1 min, with the last uphill effort being about 2 min, and then with about 2 min rest between each).

On Wednesday, I just ran a little uptempo, but I was feeling pretty shitty so it wasn't anything that special. PPRC has been going on as scheduled, and big sexy camp counselor Joe is still looking sexy everyday, so that's good. We took the running camp to the river, as Thomas said, and I attempted my first widowmaker run, which was a really good run. I struggled through the first half, but finished the run feeling strong. It was a pleasure to run with T-pain, who ups the sexy quotient anytime he's around (obviously, it's already very high with Joe and Tim around everyday, so that's saying something).

As always, the invite stands to join the Peachtree Park Running Camp, we go every morning around 8am, tuesday and thursday usually from here, and then MWF usually from the locker room. It's a lovely time. Lots of times we take my red minivan and make people respect it. Ok, I'm out, keep working hard everyone.

Hey guys my name is Austen Gutierrez, and I previously ran at nearby Lassiter high (same school as joe). Ran the widowmaker this past week with some of the guys and really enjoyed the run as I got in 36 for the week. I'm getting a little better everyday.

36 last week. 8 mile long run. things are feeling ok. I started feeling the jump in mileage toward the end of the week, but not too bad. Tempo run felt sluggish but the pace was even. hope everyone's having a great summer!

Got the big 27 last week. So its pretty studly, Anyways the longisher run sucked but to be expected. And yes maureen I'm keeping up with my crap! So no worries I won't bitch out this season.

33 for the week. Had to skip wednesday due to being in the car all day, but made it up with a double run on sunday. Felt a little tired from the heat at the beginning of the week, but got better and better towards the end.

64 last week in singles. took a day off. everything's feelin' good. keepin tabs on the little things to stay loose, strong, and healthy.

sounds like we have a couple of people from around cincinatti. i'm an hour or so out from the city in georgetown, ky for the summer. we should all get together and have a satellite PPRC-maybe hit up king's island for a day or something while we're at it.

34 miles last week and felt good. I was wondering if any returners could give me an example workout for weightlifting. I'm just doing all muscle groups plus squats and core right now, I'm not sure if there's anything specific I should be working on. Thanks.

And Mary, if the iron is still bugging you then you could try slow release iron tablets. They are easier on your stomach because the iron doesn't all hit at once.

sorry i'm posting so late but my total for last week was 34..felt somewhat rurnt at first but better as the week went on. (rurnt=bad; i promise its a real word)
as for my life in the thrill (rock hill),it's going great. im reunited with my precious cat sadie (ill post a pic soon because shes an absolute dime-piece). been puttin in some long days out on a farm, and if yall think i have a southern twang, please make a visit to the farm its unbelievable how these people sound. but weve got some real nice fruits and veggies and i get to wear a sweet apron.
joe..the t-shirts sound fresh, can we get names and numbers put on the back of em?

Just wondering what paces you guys hit on the tempo run tomorrow...I ran mine today because I might not get to tomorrow and felt better than I thought I would, but still pretty worn out.

Hey guys, I already posted for last week but am going to make my last post for a couple of weeks. I am leaving tomorrow for the Grand Canyon with my family as a graduation gift for my older brother. I will be getting back home really early in the morning of Monday, June 29. I will stick as close to my running schedule as possible but will miss at least 3 runs because I will be hiking across the Canyon with my dad and brothers.

My tempo run in the rain today went really well and everything else is also going well.
