aerobic conditioning in earnest

The foundation for a successful year begins in earnest this week with the XC Aerobic Conditioning schedule listed in the Summer'11 Notes section of your training plans. Make sure you familiarize yourself with the definitions for the different efforts. But keep in mind that ALL efforts are AEROBIC, none are anaerobic. That means your efforts should fall in the 85% range or below on the pace chart. Only when you are doing the fast striding once a week should you exceed 85% speed.

The pace chart is where you should start. Locate a conservative estimate of your current 5k shape. One way to do that is to locate the general pace at which you have been running for that last couple of weeks on the pace chart in the 70% column and use the corresponding 5k time.

For Tuesday's fartlek you should alternate between 85% and 65% efforts. So for example, using our standard 5-4-3-2-1 fartlek, you would run 5 minutes at 85%, 5 minutes at 65%, 4 minutes at 85%, 4 minutes at 65%, 3 minutes at 85%, etc. You can use that standard fartlek or you can structure something on your own, just alternate between 85% and 65%.

Friday's effort approaching 80% is just that - start out a little slower and progress towards the 80% effort corresponding to the 5k time that is right for you.

For your Sunday long run, try to keep the pace in the 70-75% range.

Make sure Monday and Saturday's are light, recovery days.

The pace chart is an excellent guide and has shown itself to be very reliable and accurate. But ultimately, these efforts are about 'feel'. Begin to understand what each effort feels like, then try to execute the runs by feel, and not by constanting monitoring your pace on your GPS watch!

Add in your general strength-training, your recovery nutrition, a focus on improving your mechanics as you run, and living like a clock. You're on your way to a great year!

25 miles for week in 5 days, one run approaching 80% and another day of anaerobic threshold (AT) intervals. Gatorade and Equate shake after every run : )

41 for the week. Ran all seven days. Feeling really good as of lately, trying to live like a clock. Using Peachtree as my tempo on monday, pretty excited about that. I also plan on wearing something extra ridiculous, so look out for that if you plan on watching it on tv haha.

Just a heads up, Ryan Hall is going to be at the Peachtree Expo today from 12-1!

43 in 6 days, feeling solid. I've been running in the mornings lately to beat the heat, and it's been a big help. Skanky South Carolina has been in the 90s and humid every day now. It even hit the triple digits a few times last week.

The skankiness levels in the area have been through the roof as well. Just last week, while I was driving my tractor into town to replenish my supply of pork rinds, I saw a man down by the fishin hole that just boiled my peanuts. He was sitting in the back of his 1973 Ford pickup (with a lift kit, 35 inch boggers, and true dual exhaust, of course) in a torn white t-shirt and muddy blue jeans, sippin a PBR, and shooting at fish with a shotgun while he sang Hello Darlin by Conway Twitty. How skanky is that? Being lazy and fishing with a shotgun instead of using a rifle like the rest of us. Some people...

40 for the week with 2 weeks left until the MCAT!! Yikes. Felt great doing the general strength yesterday and not so great today, so I took it easy. Miss everyone!!

Glad you're safely in Madrid, Bets (and Mary Kate)!!! Hayley, yikes how big was the snake?! And Patrick, how are you? I never can tell from your posts lol. There's a Nuclear Engineer here in VB that works for the government looking to recruit some college kids for jobs that I sure don't want anything do with but thought maybe you would want his info?

42 last week. felt pretty good. running in the morning mainly. Went through all my Powerades and Gatorade mix this week.. Had to momentarily resort to lemonade. pretty devastating.

Just got back from Italy. Went to Rome, Venice and Florence and ran in all 3 places. Florence was like 95 degrees the whole time, but it's always fun to run in a new city. I got 34 miles, then 35 for my first 2 full weeks. And I also ran in Central Park in New York when I stayed there for 3 days

I am in DC this week for my sister's wedding and got to run on a trail along the Potomac River with Diana this afternoon, after I attended a Drag Queen Brunch with the all of the bridesmaids in Adams Morgen. No words can accurately describe the experience, so I will just mention that I saw a she-man Shakira shake her hips while I was eating my breakfast. I will try to get all my miles in this week but my bridezilla of a sister didn't leave me much time for running on our "wedding week itinerary."

I'm jealous of all the places everyone is running at (Madrid, Italy, DC). I'm still at home switching terrains every day from track, road, and trails (flat some days, hilly other days). Am I the only person that actually enjoys running laps around a track?

Didnt feel great at the Peachtree this morning but 40 for the week and I'm feeling pretty good getting back into shape! A weekend running on St. Simons was pretty nice too so no complaints, happy 4th everyone!

Oh and i also ran the peachtree as my tempo run; unfortunately, I volunteered for the peachtree as well meaning I had to GET to the race at 5 am. That was fun. I had a tough run because I was pretty tired, but i got to run with Cameron and Big Dawg for a little bit and I saw Felicity and Morgan at the race as well. So all and all it was a lot of fun

42 miles with the likes of greer-the-great, C-Ried, Alec-who-sleeps-in-a-lot-and-subesquently-misses-awesome-weekday-runs, and Mark-who-crams-for-his-tests-in-the-cold-tub. Went with cameron to make a GT-Track appearance at the peachtree road-race expo. It was extra awesome since Cameron decided to wear the same GT-Track t-shirt as moi. We discussed some pre-race strategies with Ryan Hall. He noted our saintliness for running in the brutal Atl weather. Also discovered some nice cliff-bar energy gels at the expo. They taste way better than the power-bar gels. On a latter note, a new and awesome route from campus has been established this summer and is hereby entitled "Smelly-Six" with alternate add-on "Smelly-Seven."

Used Peachtree Roadrace as my long run =) I had a blast and a half...plan on trying to do it each year for the rest of my life ^_^

If you're in town and want to run around say 7-7:30 am...I could use a partner its getting kind of boring out there 0_o
