What are the paces for these workouts? Also, I noticed that they were not divided in the usual mmd and men's distance-is our workout determined by the race we are running on Saturday, or in the normal fashion? Thanks.

Yes, the workout is determined by the race distance coming up. Men's distance, though, who are running the 1500 would probably be better off doing the 400, 600, 400, 200 at 1500 pace. The 3x300 should be at about the pace you would run through the first 400 of the 800.
